Scott Farrell’s running top tips:1. Practice on trails. It uses a plethora of different muscles torunning like a metronome on the road. It's almost a differentsport. So as much as you can, get off-road, it's way betterfor the soul as well.2. Wear the gear in training you intend on using on race day(including your hydration pack). Aside from the obviouschafe, it's a great idea to have this stuff dialled in well inadvance of race day.3. Practice your nutrition a few times, in as near to raceconditions as you can. I always advise the athletes I workwith to practice their race nutrition 3-4 times during their lastsix weeks of their race build. If you or your coach areplanning things correctly, there should be a few key sessions(longer, more intense sessions, closely mimicking race day)that you can really target and practice everything well. Getyour nutrition wrong and you're in for a miserable walk in thewoods. Nail it and you'll be singing with the birds.4. Condition yourself. Again, this comes back to practice.But if you intend on making a certain time for your 30km trailrace, then by all means work out how fast you'll need to runto make that time and practice running at this speed to seeif your body can handle it. Part of the conditioning process isto build up slowly making sure you get yourself used torunning at certain speeds.5. Stay on your feet. Yes the ground is very uneven, but I'vesustained far less injuries running in the bush than runningon the footpath. Concentrate and keep your eyes on the trailand run fresh – a good way to end up on your face is to gorunning in the bush when you're feeling tired.

It was a remarkablecomeback from Jimmy tobattle for the lead given it wasestimated he was about sixminutes behind before the42km checkpoint.

Coming out of Mapleton Fallsthere was a steady climb withabout 1km to go when Jimmywas unable to maintain thepace and eventually finished 42seconds behind.

“I kept looking back…I didn’thave much left. We were goingat it like it was a 5km race,”Scotty said.

The women’s race sawDanielle dominate the field,ringing the finishing bell after5:22:02 and nearly 30 minutesahead of her nearestcompetitor.

While having completedraces such as the North Face100 back in 2011 and twoGlasshouse 50km previously,this is the first time she hastrain specifically for a trail run.

She consulted Scotty for aprogram and the T:ZeroMultisport coach ensured shenarrowed her training focus.

“I wanted to podium in myage group. I completely gaveup bike riding and just ran,” shesaid.

“Scotty got me to mainly dohills, and practically every runwas with a backpack and I justfound hills.

“I was also a bit more in tunewith my food and restingmore.”

Danielle said she felt strongfor most of the race, althoughshe tripped at about the 20kmpoint which led to a minor calfcramp. The cramps worsenedbetween 35-40km and the final10km were a mental andphysical battle.

With varied sportinginterests, Danielle is uncertainabout her next challenge.Possibilities include the NorthFace 100, the Comrades 90kmultramarathon or the Port toPort mountain bike race.

“I like to train with people anddo something different everytime,” she said.

“Pounding the pavement isnot interesting to me I wouldmuch rather be out in the bushand I quite like the hills ratherthan the flat surface.”

LOCALS performed strongly atthe iconic Noosa Triathlon onSunday, with four SunshineCoasters among the top-10women.

Mooloolaba’s 2010 racewinner Caroline Steffen backedup from last month’s IronmanWorld Championship to finishfifth in the 1.5km swim, 40kmride, 10km run.

Buderim’s Kirralee Seidelclaimed sixth place among thewomen (2:06:40) in animpressive performance.

Meanwhile, RadkaVodickova, who has recentlyrelocated to Noosaville withfinance Brad Kahlefeldt, snaredseventh spot. The Czechcompetitor clocked 2:06:53.

Buderim young gun AnneliseJefferies finished 10th(2:14:41), after claiming theworld under-23 duathlon titlelast month.

It was an outstanding

showing from Annelise, whohas struggled with injury thisyear.

“This year I was supposed tobe doing a masters inphysiotherapy and I actuallydeclined the offer to make themost of triathlon,” she said.

“I planned an overseas tripfor three months with QAS andwas staying in France. I did arace in Japan on the way over,but the day before I left (Japan)I got an injury. I still went over toFrance because they said itwas going to be okay after aweek or so but in the end itnever came right.”

In the men’s field, MtCoolum’s Ben Shaw claimedsixth place (1:50:41) butNoosa’s 2012 ironman worldchampion Pete Jacobs failed tofinish after suffering cramp inthe run.

It was a successful day fororganisers, with the first beach

swim in the event’s 33-yearhistory.

ENTERING the 70s agebracket, most people areslowing down. Not SunshineBeach's Jan Croft.

Fresh from winning the70-plus division of the 3.8kmmarathon swim atMooloolaba’s World SwimsSeries “Swim Queensland"event last weekend in a time of1:03:23, the 72-year-oldswimmer actually has plans toramp up her training in theyears ahead.

“Last year I competed in the70-plus age group at the WorldMasters Championships inMontreal in the 3km openwater swim. I won’t go to theworlds this year…I’m hoping tohang in there until the 75-plusage group for another hit-out,”she said.

“I still enjoy the swimming, Ihave no plans for retiring, aslong as the body holds out.

“You just manage theinjuries. Anyone who has beenswimming that long, it wouldbe impossible not to have anyissues.”

Jan’s son Nick is head coachof Multisport Consultants, andeach week she joins his squadfor three sessions of between3.5-4km.

Among the faster lanes atsquad, she joins athletes lessthan half her age.

“All I do is hang on to theyoung ones as long as I can,”Jan said.

“I enjoy swimming with theyoung ones. I enjoy theircompany…it doesn’t matterhow old you are.”

When training for majorevents she lifts the training tofour or five weekly poolsessions. Jan regularly doesgym work to maintain herstrength and supplement hertraining in between swimcoaching at Noosa AquaticCentre.

Growing up in Ayr, Jan hasan outstanding swimmingpedigree.

She started swimmingcompetitively from the age of

six and during the 1950s sheheld state records for everyfreestyle distance between 50to 800 metres.

In 1961 Jan secured theAustralian 800m title inBrisbane, and did it again oneyear later in Melbourne.

Training under the guidanceof coach Arthur Cusack formost of her career, and in thelatter stages Don Talbot, Jantrained with the ’62Commonwealth Games squadin North Queensland but justmissed selection for the Perth

event before she retired at theage of 19.

Married in her early 20s andthen having three sons, Jan gotback into swimming and at theFINA Masters championshipsin 1988 she won gold in the800m.

With son Nick excelling intriathlon, Jan was drawn intothe tri-sport. She completedfour Ironmans, two at Forsterwhich earned her qualificationfor the Hawaii Ironman WorldChampionship on bothoccasions – the latter was in1998 which she finished on thepodium.

But in 2008 a knee

replacement saw an end to hertriathlon career.

“I wasn’t very talented atrunning, it was always a matterof survival,” Jan said.

She has just completed theArena Noosa 1000 event aspart of the tri festival (where sheagain won her age group with atime of 18:51), and her nextmajor events will include thenext World Swims Seriesevents at Noosa in Februaryalong with Mooloolaba inMarch, the national mastersswim titles in Melbourne in Apriland the Byron Bay OceanSwim Classic scheduled forMay.

Jan Croft’s tips:● Train in the pool, andsupplement that swimmingwith an open water swim.● Swimmers of all abilitiesneed to be looking at theclock. “It’s too easy to getout there in the ocean andthink it’s lovely not pushingas hard as you should be.”● For triathletes, aim for3.5km up to 4km sets.● “I find I need a fair bit ofwork to maintain swim. Iswim my best with about4km training sets,” shesaid.

Each of the four-race serieswill feature “NavRun”, anadventure race style eventwhere two team membersmust visit as many checkpointsas possible in the 90 minutetimeframe.

Participants will be given atopographical map, which theyuse to find check points.

“Checkpoints are scoreddifferently depending on level ofdifficulty in reaching them, soyou need to choose yourstrategy,” Atlas Multisportsevent organiser JasonCrowther said.

“Teams must travel on foot attheir own pace. Anyone fromchildren to grandparents canexperience the personalsatisfaction that comes fromcross-country navigation attheir own level of competitionand comfort.

“It will be a fun time foranyone that requires not justrun speed but strategy andnavigational skills using a mapto navigate from point to pointin diverse terrain.

“We have introduced this for

people who feel like they wantto get into adventureracing…this a stepping stone.And you don’t have to beultra-fit, you can do this with abit of strategy. It’s notnecessarily the fastest teamthat will win.”

Once again the four-raceseries is designed to helppeople train for the region’smarquee running event – theannual Sunshine CoastMarathon and CommunityRunning Festival.

Starting in January, the seriesfeatures monthly events withdistances varying from 2km to10km. There will also be aone-off 15km challenge staged

at Coolum in April.Discounts of 50% will be

offered for those who register inthe first two weeks of

December for the series. Thosewho take up the offer will bepaying about $15 for eachevent.

WHEN bosses deliver goodnews, it typically involves aheftier pay packet or new role.

But Peter Nel’sannouncement to SeanRichardson was somethingmoney couldn’t buy.

Sitting down after crossingthe finish of Ironman 70.3 PortMacquarie, Peter delivered thenews Sean had won the 30-34age group title – and clinched aspot at next year’s worldchampionship to be staged onhome soil.

The Mountain Creek31-year-old claimed victoryafter storming home inunseasonably hot conditions.After a 26:22 swim, Sean gotthrough the hilly bike course in2:25:22 and then posted a1:26:22 run.

It was the fastest run in hiscategory and the secondquickest of any age grouper.

“When I ran over the line Ithought I heard I was third. Iwas completely stoked atcoming third and I was jumpingaround like crazy,” Sean said.

“I knew I had a passed a fewwithin my age group (on therun).

“I built into the race as it wenton…it felt easier and I feltlighter. When you are passingpeople that gives you a lot ofconfidence and self-belief.

“Everything just happened.Sometimes you have gooddays where it feels easy.”

Moving to the SunshineCoast in 2014 has paiddividends for Sean’s racing.He’s getting faster and strongerunder the guidance of JasonCrowther of Atlas Multisports,and puts it all down to“consistency”.

“There is no secret sessions.It’s about being consistent,doing the right things, strengthwork and being healthy. Andhaving faith in the program,” hesaid.

Sean is now looking forwardto wearing the Australiancolours at Mooloolaba nextSeptember.

But first he plans to return toPort Macquaire next year forthe Ironman, where he hopesto qualify for the Kona worldchampionship.

As with everything innutrition, at the elite end of thespectrum, there areexceptions, but let’s focus onthe majority… that’s you andme, the age group athletes, theweekend warriors.

We’re mainly wanting tomake sure we’re maintaining agood balance of lean muscleand optimise recovery andperformance through goodeating habits... right?

My answer is simple. Yes.You can get enough protein

from your diet to ensure you arerecovering well, performing welland not losing any musclemass. So please for the love ofGod, ditch the artificial crap!

How do I do this? Byincluding a good source ofprotein with every meal.

I know when I’m traininganywhere from 10-15 hours perweek, I’m having an extra mealmost days. That makes fourmain meals and two or threesnacks.

That’s loads of time to ensureI'm ingesting ample proteinacross the day.

A good amount to aim for atmost meals is 25-30g ofprotein. As a guide, a 100gpiece of steak has about 30g ofprotein in it, a handful of nuts isabout 6g, a large egg hasroughly 6g of protein. Learning

to optimise your protein intakefrom wholefoods is always yourbest bet, this is what your bodycraves and is used to.

What gets my blood curdlingis hearing that people head outand spend hundreds of dollarson the latest and greatestpre-workout supplement, thenfollow this up with a big proteinshake immediately after thesession and yet they havehardly trained enough towarrant extra protein and aren'teating well in the first place.

How many of you focus onthe “one per centers”, buyingthe latest shoes orsupplements to try and get thatedge, when you haven’t yetmastered the basics, likemaking sure you’re eatingenough vegetables and fruit?

How many of you know howmuch protein you should beaiming for each day, as thisobviously differs betweengender, age, race etc? Howmany of you know how muchmore protein you need whenyou're at the pointy end of yourtraining?

The science is there, therecipe to get your intake right tobuild that muscle and enhanceperformance and recovery. It allcomes back to basics… andwho does it best.

So please, stop lining thepockets of the supplementindustry – ditch the highlyprocessed, heat treated,chemically enhanced formulasused to make the crap they putin those big tubs of protein andstart eating some real food.

THE Gold Coast’s TroyLethlean set a new courserecord for the brutal Blackall100 event in a time of10:16.47.

He eclipsed the previousmark by 26 minutes.

Meanwhile, ShonaStephenson was secondoverall and she won thewomen’s 100km race in a timeof 11:54.03.

For Troy, it was a remarkableresult. He only started trailrunning 18 months ago, withhis first event at Washpool lastyear, and after Ben Gerhardydropped out following a solidstart he dominated the field fora comfortable victory.

“I honestly thought I'd beokay for 50km and then bewalking the last 50km...hopefully a top five or 10,” hesaid. “In my heart I reallywanted to run 10 hours, but my

head told me that it wasimpossible, I hadn't trainedenough, I wouldn't make it, Iwas not capable, it was toohard a course, etcetera.

“Well, I backed myself at thestart, ran relativelyconservatively early, toughedout light headedness/dizzinessfrom 30-60km, and somehowstarted to feel good for the last40km.”

The win was equallyimpressive for Shona. She hadcontemplated not runningbecause of breathingdifficulties.

“My asthma was pretty badfor the first 55km. I was cryingat 45km when Sara Emr helpedme at the drink stop,” she said.

“I then cried and let go forthe next 5km. It must havesounded pretty weird to anyonearound me. I pulled it all backtogether, having asthma is so

frustrating, my legs wanted togo, they were bounding awayunderneath me, they knewwhat to do, my body is trainedfor this but I had chest spasmsand my lungs were not playinga part in it. It will be my last racein Australia for a little while and Iwanted to go out with a win.”

THE working life contrast forKeith Maricich over recentyears could hardly be morepronounced.

From city-bounddesk-bound charteredaccountant to bike shop ownerin Noosa Junction, it has beenan impressive life affirmingjourney for Trilogy Cycles’founder.

Lean of body and eloquent ofspeech, Keith opened thedoors to Trilogy four monthsago in a region he set his hearton living after many successfulyears in accounting andcommerce.

And there’s a real buzz to hisnew shop. Situated on LanyanaWay in the Junction – “the sidewith a good vibe and a verylocal feel to it,” Keith said – itscosy atmosphere, large rangeof multisport brands and itsown coffee cart help make it aplace you’re keen to linger.

“I’ve tried to create a relaxedatmosphere at Trilogy sopeople can hang out, ratherthan just shop,” Keith said.“These days you can’t just be abike shop anymore, not withonline competition. I want togive good service, variety ofproduct and engage the localcommunity.”

Twice weekly shop rideshave taken off, while organisingrunning workshops with Noosahalf marathon winner PatrickNispel and Noosa Triathlonchamp Caroline Steffen showsKeith’s drive to engage highprofile athletes.

Growing up in Johannesburgin South Africa, Keith was acompetitive swimmer and roadcyclist through his schoolyears, and the triathlon bug bitafter he rode the bike leg in alocal tri event, helping his teamfinish second overall.

His sporting life continuedalongside his professional one:first as a chartered accountant,then with his own automotiveretail business. He met andmarried Erinna, an Australianbased in South Africa, had a

couple of kids and ultimatelyupped sticks for Brisbane.

“I sold a successful businessso was living like I was onholiday in Brisbane for a while,”Keith said. “The idea wasalways there for a bike shopand I wanted to move to theCoast. I knew there was a goodcore market for cycling andtriathlon here, but I also wantedto cater for all cycling, frommountain bikes to hybrids tokids bikes.”

With his corporatebackground Keith set outbusiness and financial plansand rigidly adhered to them.Over 18 months he workedtowards his business model,scouting locations, meetingbike manufacturers andsticking to his principles.

“My passion is not to be anelitist cycling store or specialistmountain bike store. We docater for these, but my aim is to

get as many people outdoorsas possible and enjoyingcycling,” he said.

On my visit, there was animpressive range of brands onshow. Trilogy stocks Scott,Avanti, Malvern Star and thefirst Felt had just arrived, withKeith hoping to become adistributor shortly.

Kit from Giro, CatEye,Vorgee, Profile Design, XterraWetsuits, Funky Trunks and Onrunning shoes are just aselection from an eclecticinventory. There’s also a servicearea where cleaning, bikepacking and a premium or fullpro service happen: a busyplace in the lead up to theNoosa Triathlon, Keith said.

Speaking with Keith, I got theimpression he’s revelling in hisnew business, and his will tosucceed and make Trilogy partof the community iscommendable. “My passion is

small business – it’s thebackbone of any economy –and I enjoy dealing with peopleon a daily basis.”

And he’s right about creatingthe right atmosphere in theshop, aided no end by theBean Peddlin’ coffee cart in thedoorway, open between 7amand 1pm and operated by wifeErinna. Coffee and cycling areinextricably linked, and the minivillage feel to the quiet side ofNoosa Junction where Trilogysits makes it an easy-goingspot to shoot the breeze awhile, pre or post ride.

“I’ve had some incrediblypositive feedback in the fourmonths we’ve been open,we’re heading in the rightdirection and getting strongereach month,” Keith said.“There’s a good heartbeat toNoosa Junction, and I’m veryhappy. It’s very different tocorporate life.”

THE 2015 award for new carwith the most character? Forexterior drama alone, Jeep'snew Renegade will take somebeating.

American designed andtested but built on Fiat's 500Xchassis, Jeep's small SUV is afun front-wheel drive stylestatement with decentdynamics and room for thefamily, or in top-spec Trailhawkguise, a talented off-road toyworthy of Jeep's 4x4 heritage.

Shoppers have a choice offive models, all petrol engined.Entry is a Sport with an 81kW1.6-litre four-potter and manualgearbox; the Sport auto,Longitude and Limited all offera torquey 103kW/230Nm1.4-litre; and if you want 4WD(not available on the rest of therange), the Trailhawk's yourchoice with its 129kW/230Nm2.4-litre four.

Positives abound. Besidesthe looks there's superb cabinspace, it's a hoot to drive, andtechnology, kit and interiorlayout impress.

There has to be a butthough, and it's price. TheSport manual is the only one inthe sub-$30 bracket, and toget the better 1.4-litre engineyou'll need $32,500 for theSport auto. Big money in thehotly contested and crammedsmall SUV segment.

Surprisingly roomy inside,front and rear passengers enjoyoodles of fresh air above theirheads and acceptable legroom. There is a feel of qualityand solidness throughout thecabin in all models, whileUconnect audio andtouchscreens are standard,with impressive 16.5cmscreens in Limiteds and above.

Seats are at their best in thehigher grades with leather andelectric adjust, but all are quitesolid, upright chairs which arefine for normal drives, but Isuspect might not be the mostcosseting for longer ones.

Multi-function steeringwheels seem to have more

controls than modern F1 cars,but work well when you getused to the buttons.

The Renegade's sense of funcarries over from the styling tothe drive experience.

Our bitumen test was limitedto models with the torquey103kW 1.4-litre engine, and it'swell suited as a flexibleall-rounder for town, highwayand back road trips.

The four-potter takes somepersuading to get movinginitially, but proves responsive ifyou keep the revs up; thetorque hit from low downpunting it along with gusto.

Don't expect grip, balance orsteering feedback to matchmore sporting orientatedpremium SUVs, but theRenegade is by no means abody rolling horror. It's fun,stable and planted through theturns, and does a decent job ofabsorbing road bumps, but theelectric steering can feel oddlyweighted.

Trailhawk buying 4x4 fanswon't be disappointed. RangeRover Evoque-matching211mm ground clearance,wheel articulation up to205mm, 20:1 crawl ratio,multi-mode Selec-terrain, hilldescent control and fullydisconnecting rear axle. Thisthing has the off-road smarts,and tackled some significantclimbs and descents withaplomb.

Interior passengerdimensions are excellentmaking the Renegade both an

ideal family hauler andweekend adventurer for fiveadults. It's still a small SUV, sowhile the boot opening is largeand practical, the 351-litrescargo space isn't vast. Fueleconomy - especially as tested- isn't groundbreaking.

On the standard includes listis the Uconnect touch-screenaudio with integrated voicecommand and Bluetooth,cruise control, seven airbagsand rear-view camera areacross the range.
