Then came a Wednesday noon run where Jerry Lyman, Doc and I decided Jerry and I could fill the need. So was born the Doc ‘n Mojo No-Sho/ Joc ‘n Bojo Production. In the end Jerry did most of the work including asking his culinary expert wife, Cathy Burgett, to help with the meal in which she put together a gourmet spread on race day. Race day brought beautiful weather, a record turnout, and saw some new record times. In 2008 and 2009 there were 32 teams, 2 people, who ran the 5K course. This year there were 45 teams with one young woman, Kristin Lavarone, running on two teams. The Men’s Open team, Heart & Sole, of Gerald McCormick, 17:09, and Alex Wolf-Root, 16:27, was the first place team and broke the Men’s Team course record of 34:40 set in 2009 by Kenny Brown and Ty Strange - the River Rebels. Alex was only 7 seconds from breaking the men’s course record of 16:21 set by Sterling Lockert in 2008. The Women’s Team and individual course records also fell. Julie Nacouzi’s time of 18:28 broke Cathy Dubay’s 2008 time of 18:54 and Geneva Brooks, 21:36 and Nicole Lane, 19:43, broke the Women’s Team record of 41:48 set by Cathy and Carol the Dubay, Sista’s, in 2008. Thanks to all the volunteers including John Anderson who though wheel chair bound, due to a fall in Annadel, manned the timing and thanks to all the competitors for making it a wonderful morning. Empire Runners June 24, 2010 Meeting (Pending approval at the July meeting) President Nate Koch called the June 24, 2010 meeting to order at 7:35 pm. Secretary’s Report: Secretary Paul Berg read the May 2010 meeting minutes, which were approved. Treasurer’s Report: Treasurer John Harmon was absent. Secretary Paul Berg reported that the current club balance is $34,582.45, up $6433.93 from the same time last year. The Student Grant Fund balance is 2565$, approx $724 more than the same time last year. High School Donation to date $1885, projected total for 2010 is $5705. Race financials: Riverfront Relay netted $219 vs. $42 loss last year. Kenwood Footrace to-date: Income $7965, Expenses $9681. President’s Report: President Nate Koch reported that the Board of Directors met on June 2 with attorney Linda Rosen to discuss bylaws revisions. The group decided to wait until after Kenwood footrace to meet again. Race Reports: Recent races/Runs: 1. Hit the Road Jack - 6/6 2. Tahoe Relay - 6/12 3 Empire teams competed 3. Fitch Mountain - 6/13 Tori Meredith reported 3 fewer participants than last year. Val Sell ran the timing so Larry M could participate at Tahoe. 4. All Comers Track Meet - Tuesday, 6/15 Good turnout, well run. 5. Riverfront Relay - 6/19 Jerry Lyman reported 92 runners. Great breakfast.

Upcoming Races/Runs: 1. All Comers Track Meet #2- Tuesday, 6/29 Piner HS 6:30pm 2. Kenwood Footrace - 7/4 Val Sell reported that she still needs traffic volunteers for race day. 3. All Comers Track Meet#3 - Tuesday, 7/13 Piner HS 6:30pm 4. Napa-Sonoma Half Marathon - 7/18 5. Santa Rosa marathon – 9/29 Orhan Sarabi reported that there will also be a 5k walk/run with all proceeds donated to the campaign to save Ridgeway and Finley pools from closures due to budget cuts. Jerry Lyman brought up several issues regarding scheduling of the race on the same weekend as ER Phil Widener XC opener on Saturday Aug 28, especially with the addition of the 5k. Orhan agreed to look at the schedule more closely next year, but that he was asked by SR city to hold the 5k race on that specific date. Committee Reports: 1. Website update: Chris Mason reported that the new website is fully operational, and encouraged members to take advantage of the “forums” section. 2. Newsletter update: Jerry Lyman reported that as of August, the roles of newsletter editors would be merged in an effort to improve quality and design. Unfinished Business: Val Sell reported that the new Kenwood Footrace banner, which the club paid half the printing price, is hanging over Kenwood. New Business: 1. Constant Contact Renewal - Jerry Lyman reported that our Constant Contact annual contract is about to expire, and asked for authorization to renew for another year. Proposal: “to renew the annual contract for Constant Contact. 2

Unanimously. 2. Parking at Howarth Park. Larry Meredith discussed the possibility of SR city charging for parking at Howarth Park to raise funds. It was erroneously rumored to begin July 1, but Larry said he would look into changing the start of the Thursday night runs to another location, possibly Oak Knolls parking area. Monkey Business President Koch introduced new member Craig Wasserkrug. Welcome Craig! Raffle: Don Sampson won $22, and $23 went to the student grant fund Drawing: Alyce Parks would have won $200 if she attended the meeting…. President Nate Koch concluded the meeting at 8:30 pm.

Annual DeCelle Memorial Lake Tahoe Relay What do a bunch of Bubbas, Lucky Guys and the Empire Runners have in common? They were all teams consisting primarily of Empire Runners at the Lake Tahoe Relay June 13

th!

The Empire Runners fielded yet another strong Men’s Open division team at Lake Tahoe this year and the Men’s “Master” 50-59 team made it’s third trip in defense of their back to back division titles but this was the first year club members sent a mixed team. The day started out downright cold but quickly warmed and by the later legs it got pretty toasty. The Men’s Open Team covered the 72.3 mile distance in a combined 8:07:59 good enough for 8

overall on the day. The Men’s “Master” 50-59 Team were dethroned as division winners but held on to 2

nd place beating the 3

rd

place team by only 5 minutes. The old men ran a combined 9:53:39 and were the 33

rd team overall.

The mixed team who included Melanie Belluomine, Jon Hermstad, Shirley Fee, Jen and Will Ortlinghaus, Karen Teuscher and an acclimated runner named Buffy covered the course in 10:43:31 for 61

st place overall.

There were approximately 150 teams in the event so the Empire Runners obviously did quite well. There is a rumor of an all women’s team next year. DM Peterson

Racing the Mile For Road Runners Do you want to brighten up your longer races and run faster? Try running the Mile on the track. With a solid strategy road runners can learn how to race the Mile with style and finish strong.

The Mile Throughout track’s history the Mile or 1500 meters has been a showcase event. In Europe every summer the Mile/1500 Meters is one of the featured events at every professional track meet. At the Olympics, it has become a signature event like the 100 Meters. The reason is the race itself demands a balance of strength and speed. The media has focused on the rivalries between gifted athletes as they challenged both the clock and each other. Whether it’s an Olympic final or a local track meet, the Mile is always the featured event for fans and racers alike. In my opinion it’s how these athletes race the distance that sparks the fans interest. The appeal of the Mile is that it is a tactical race.

How to Race the Mile Watch the elite track athletes race the Mile/1500 Meters and you’ll notice that each lap represents part of a strategy. We can all learn some techniques from this that will assist us in racing the distance successfully and getting the most out of our abilities. That’s one of the reasons why watching the top milers race is so much fun. Here’s a race strategy that will help you enjoy the race and finish strong. Lap 1- The Start: After the “gun” goes off, relax, stay calm and glide along with the pace around the first turn. Then just settle in with a group of runners at a comfortable pace and try not to change speeds very much. Stay in the first lane as much as possible and don’t let yourself drift to the outside. You will save time and distance over the race if you stay in the first lane. Think of it like riding in the peleton of a bike race or running with a large group down a narrow street. Just “sit in” and enjoy the ride. The idea is to just get comfortable with the pace that works for you and let the front runners break the wind. Lap 2- Relax and maintain your position in the field. By this time the runners who have gone out too fast are starting to fade a bit and the rest are mostly holding their pace. You can do the same. It may feel a bit faster, but chances are you’ll be running the same pace as the first lap.

Lap 3- This is where the real race begins. With two laps to go, the pace will pick up now as racers begin to position themselves for the final lap. The stronger front runners will push the pace and those with finishing speed will just try to stay in contact. This lap is often the first moment of truth in the Mile. Can you “keep it together” while your legs start to feel the increase in the pace and you start to breathe harder? This is where your mental and physical discipline come together. Stay in contact, keep the pace reasonable and get ready for the final lap. Finishing Lap- Racers get moving on the final straight of the third lap as the “bell” is rung. The pace will pick up going into the first turn, but don’t try to pass here, just let the pace pull you forward. On the backstretch you have a choice depending on how you are feeling. If you feel comfortable, pick up the pace and pass some runners if they are close and fall in behind runners who were further ahead before the final turn. In the final turn, remember to hold back and do not try to pass. You can waste a lot of time and energy swinging to the outside lane to get by someone. You’ll have plenty of real estate left in the final straight to pass other runners.

Coming off the Last Turn One of the best feelings in the Mile race is coming off the last turn with something in the tank. It’s about 100 meters to the finish line and now you can accelerate twice before hitting the tape. Begin to sprint at about 90% for the first 70 meters and then in the last 30, sprint all out to the line. A lot of races are won and lost over the last 30-50 meters. It is amazing to me how many runners begin to slow down 50 meters from the finish, struggling to hold their pace. It doesn’t have to be that way if you just reserve that final flurry or all out sprint for the end. Racing the Mile can be a lot of fun using a strategy that works for you (this is just one of them). Sticking to the plan makes all the difference between struggling and finishing strong. So give it a try this summer at some of the summer track series events and have fun racing on the track.

The Eugene Marathon 2010 [Editors Note: Steve Laurie a 1999 graduate of Maria Carrillo HS and Spring Lake course record holder went on to be a 2 x All American at UC Davis. Steve continues to run and now makes Eugene OR his home. We present this article with Steve’s permission.] One year ago I was about as mentally depressed as I have ever been in my life. I had been injured for 6 months, had been to countless different people to try and get fixed, and was at a point where I didn‟t know where to turn next. It wasn‟t even about getting back to running at that point. It was about finding a way to not be in chronic pain on a daily basis. At some point in July I found my way to a PT in town who figured it out and within a week had me out trying to jog. One mile on Amazon trail and I was on the road to recovery. In that year of hell, I realized that while I had always run for the purpose of competing, I really missed running for just the act of running. I spent the entire Fall just enjoying getting out the door and getting a level of fitness that made me feel good again. I successfully convinced myself that no workouts were needed, just consistent running week in, week out. I made it home over the holidays and got to get up into Annadel for some great runs and I was happier than I‟d been in over a year. The New Year brought the idea of starting to get some structure into the training and maybe run the Eugene Marathon as a “test run”. My goal was to approach training differently than before. School was my new priority and the training would be like 70% of “the old days”. Volume was low and the workouts were scarce. Two weeks later I decided that I could be a “normal person” and enjoy a ski trip with the grad students. My competitive nature took over and I found my way speeding down the intermediate slopes before lunch. Night skiing was fun until I got on a slope that wasn‟t actually lit, hit some ice while trying to stop and fell. Fell and heard a pop on the lateral part of my knee. I was equally terrified and furious at myself. Long story short, I sprained my knee capsule, couldn‟t run for two weeks, but hadn‟t done any real damage. Actually, it still hurts if I push on my knee, but I can run. Over the next 2-3 weeks I got to running again with the hope of running Eugene, but was still approaching my training as a 70% effort. My runs that used to be 70 mins were 40-45. My Weds workouts didn‟t exist. My Sat workouts didn‟t exist. I was taking 1-2 days a week completely off, some by choice, some because of school. By the end of February I built up my Sunday long runs to two hours, but that was really the extent of my training. Then there was the ACSM-NW conference, my brother visited, and my training didn‟t progress. All of a sudden there were only 6 weeks until the race and I had some serious work to do if I was going to even step to the starting line. Every Sunday became the week‟s workout and long run in one. I

needed to quickly get a taste of as many of the components of a training plan as possible, even if there wasn‟t time to consume a whole meal of training. I basically had 4 weeks to train before the taper. My long run increased each week and included 6-8 miles of marathon goal pace at the end. I got in a 9M steady run, a 3M tempo + 3 x mile, 8x800 w/ 2 min rest, 2M 1M 2M 1M, some hilly runs, and the Alumni mile at Picnic Day! That was about it for actual workouts! And finally, 3 weeks out from the marathon, I did my marathon simulation to see where things were. 16M at pace went well, but I was hurting at the end and felt my fitness could be somewhere in the 2:30 range. But because of the overall lack of volume, I was really concerned about how things would develop late in the game. I was honestly thinking things like, well you can fake it for the 16M run at pace, you still really don‟t know what will happen from 18-24 in the race. The muscle breakdown from lack of volume could be awful. It was the huge unknown. And then there was the taper. How do you taper off of no training? I really struggled the last two weeks, knowing that it was too late to do anymore work, but worried that since I wasn‟t that tired going into the taper, that I might start losing the little fitness I had. This is when my 3 previous marathon experiences really kicked into overdrive. The entire last two weeks before a marathon consists of second guessing everything you‟ve done for the past 3 months and this one was no exception. I just had to believe that there would be something in my legs that would get me through the race. But in addition, I had the fear of really having no idea of where my fitness level was. My only goal was to run conservatively and feel good at the end. (That, and breaking 2:30 ... but was that too aggressive?!?!) So the day finally arrived. The weather was the best I‟ve ever had on race day. The alarm went off at 4:00am, coffee was finishing brewing as I made my way to the kitchen. I forced down a bagel with jelly, a packet of PowerBar Gel Blasts, and washed it down with some coffee and began nursing a bottle of PowerBar Endurance Formula. It was warmer than I expected so I was pretty sure it would be a split shorts day, but the warmup would still be in tights with pants over the top. I went out for my pre-warmup - a walk around the block about 1.5 hrs before the real warmup. At 5:30 I drove to Hayward field. It was still pretty early and the masses had not begun to arrive. I was in a different place mentally than I had ever been before at a marathon. There was no pressure to go get the Olympic Trials standard. There was no pressure of a huge buildup leading to one day. It was just going to be another Sunday long run, but this time there were a lot of people around who had seen how low I had been over the past year and may have been more excited that I had “made it back” than I was. At 6:15 I headed up towards the cemetery for the warmup with Brad and Sopagna. It was one of the most enjoyable warmups I‟ve ever taken. We were all undertrained and not really

Eugene (continued) sure of what we were about to try and go do. But, there was a familiarity of going through the motions of a warmup that was comforting and peaceful. Back to my bag to change into my singlet, pull up the compression socks and tuck two gels into my shorts. A few strides and a smile across my face as I saw probably 15 different friends who yelled encouragement to me before the start. This is how I test the waters of my return to fitness: jump into a marathon undertrained. I had been trying to convince myself for the final 2 weeks that I could NOT run any faster than 5:45 pace for at least 16 miles to (hopefully) ensure a successful finish. I felt good and really tried to enjoy the last 15 min before the start as I did a few last strides off the starting line. The gun went off and I jumped off the line for 5 or 6 steps before trying to find my 5:45 rhythm ... or 5:24. I literally felt like we were walking. I mean it felt easier than some of my easy runs had. Mile 2 was half up hill, half down and lined with screaming spectators. I was trying to force myself to slow down ... 5:32. So here I was, 2M into the race and already 35 sec fast. Mile 3-7 was a constant battle of trying to slow down, but really trying to go to sleep and run as easy as possible: 5:41, 5:35, 5:47, 5:36, 5:36. Ate a gel as I managed a 5:43 up the biggest hill in the race, then came down the other side to my bottle (5:45). Then something that has never happened during a race happened: I really had to pee. Having finally settled into my pace with 2 other guys, I had to stop and let them go - 5:57, 56:38 at 10M). Having taken this little break, I tried not to get right back up with the two guys, but mile 11 was 5:31 - not what I needed to be doing. The half marathoners veered off and I headed out into Springfield alone. 5:47, 5:37, 5:42. I passed a few and by 14 felt the miles were just flying by as I kept focus on trying to be patient. Coming back along Centennial I could see another runner up ahead that I was slowly gaining on, catching him by 15 with a 5:39. We chatted, both feeling good, but wanting to be patient for later in the race. At 16 was our second bottle stop and crowds at Autzen stadium: 5:34. I was so happy to have found my new friend Paul who was running the same pace as I as we hit the bike path and worked together through the tough part of the race. We were over 90 mins in, but had a long ways to go and weren‟t out of the woods yet. I think we were both trying to convince ourselves that it was too early to start pushing even though I think we both really wanted to. We got into a great rhythm and could see some carnage up ahead: 5:33, 5:36, 5:36, 5:36 (1:52:48 at 20M, 30 sec faster than the first 10). Over the bridge and heading back towards Hayward I was doing everything I could to not start really getting after it, but the 20 mile mark meant the countdown could begin. We were flying by guys who were dying and I still felt like I was on a Sunday long run, but was

still worried about what was going to happen a few miles later. 5:30 at 21 and I couldn‟t wait any longer. Paul was starting to fade a little and I wanted to start seeing how fast I could roll the last 4M. 5:26 ... oh boy, be careful!!! 5:32, 5:28, 2 to go. Then the muscle breakdown really started to kick in. Aerobically I was fine. But I felt that at any moment, a quad, hamstring, or glut could just lock up and the whole thing would be over. With 1.5 to go I was starting to feel the increased pace of the last 4M and I backed off the accelerator: 5:33 with 1.2 left. I was on a section of the bike path I have run countless times before and was sooooo happy to every turn. With less than a mile to go we merged back in with the 1/2-marathoners that were coming over the bridge, but of course they have no idea that I was flying up behind them. I came off the path up onto Agate, crossed Franklin and the crowds were loud. I was trying to keep things rolling, but also weaving around the 1/2„ers that thought they could use the lane that was for the marathoners. I hit 26 in 5:29 and entered Hayward as a lone marathoner. To my left the inside 4 lanes were full of 1/2„ers and to my outside were fans filling the stands. I tried to soak in every step of that final 200m. I was so happy to finish feeling strong and running well over the last 10k, and I knew that I had squeaked every second out of my training. The whole thing felt more like a hard long run than a race, but it ended up being my second fastest marathon yet, just 3 minutes outside my pr. But it felt SOOOO much better than that race did. While it is unlike me to have set out with a relatively conservative goal, I am still happy I achieved it. My quads have been shot since Sunday and now 3 days later I‟m still walking funny.

Jeff Galloway Runs/Speaks at Fleet Feet Sports, 7-7-10 Written by L. Graves

Jeff Galloway invented the Run-Walk-Run method of training used by runners world wide to conquer their first event and/or improve upon their past event times. Jeff competed in the 10,000-meter event in the 1972 Olympics and paced his teammate, Jack Bacheler to a qualifying spot for the marathon, making Jeff an alternate for the marathon.

After the Olympics, Jeff looked for a way to include more people in the wonderful world of running injury free and researched the history of running to coin the RUN-WALK-RUN™ method. In Ancient Greece, humans walked and

ran over 100’s of miles to send messages, secure land and “commute”. The human body is physiologically sound for sustained walking and running. The lore of the 26.2 mile marathon has made modern men and women seek running from start to finish as the ultimate endurance goal but many “hit the wall” at mile 18-20, thus perpetuating the lore of it being the ultimate test. Jeff contends, the Galloway Run-Walk-Run program, with its scheduled walk shuffle breaks, leaves the runner with fresher legs for the last 6 miles of a marathon and for those just starting to run, suddenly the 1 mile they could barely complete is now replaced by 3 miles of feeling good. Jeff has shared this strategy in the numerous books he has written and in his monthly column in Runner’s World.

Jeff puts his words into action by running 60 miles per week and 3-4 marathons annually using a 1-minute run and 1-minute walk strategy and has not had an overuse running injury in over 25 years. Also, over 200,000 Americans train using the Galloway programs each year. One friend of Jeff’s, a male in his late 40’s, had already completed several marathons running a 3:40 each time prior to using the Galloway method. His 10K and Half Marathon times indicated he could clock a 3:25 but his legs failed the last 6 miles in each attempt. Galloway coaxed him to use walk breaks by making a deal, “You will finish in 3:25 using my program, or I will give you your money back in full”. The friend balked at the “sissy” walk breaks throughout training but by mile 20 of his marathon his legs felt so good due to the walk breaks that he finished the last 6 miles strong and accomplished his long sought after 3:25.

The 34th Annual Salmon Creek

Beach Runs August 1st 2010

Course descriptions… There are two events: The main event 5-Mile race, and a 2-Mile fun run and walk. Both events start at the same time, are out-and-back on the beach, and have a self-monitored turn-around point. You choose where you want to run on the beach – and have some say in whether or not your feet get wet! Awards and Grand Prix… There will be awards to the overall male and female winners of each race and divisional awards in the 5-Mile race only. Empire Runners Grand Prix points are awarded for both the 5-Mile and the 2-Mile race this year. Following the Run… There will be a potluck brunch after everyone is done running. Bring something to share and your own plastic/paper-ware (there will NOT be a BBQ). Please note that according to the California State Parks – “NO DOGS and NO FIRES are allowed on Salmon Creek Beach due to the protection of the snowy plovers, listed under the Federal Endangered Species Act as a threatened species.” Directions… Go West on HWY12/Bodega Hwy. Turn/merge right on CA Hwy 1 and go through town of Bodega Bay. Continue about 1.5 miles North of town and past the Salmon Creek Ranger Station. Park in lot on the left and at top of cliff. Down the steps to the beach for registration, running, eating, and playing. Registration now open… Register online at www.empirerunners.org, give cash to E. J. Bohn, or register on the morning of the race. Entry for either race is $5 for Empire Runners club members and $10 for guests.
