Welcome To Ironman UK 2012As we approach the fourth Ironman UK in Bolton we are looking forward to another great race. We have made some key changes this year to improve the athlete’s experience with the Registration and Expo moving to the Reebok Stadium and some tweaks to the swim and run courses. I have many people to thank for their help and support which is necessary to hold an event on this scale; our partners at Bolton Council, Lancashire Council, Wigan Council, Greater Manchester and Lancashire Police, as well as local stakeholders. There are our sponsors and partners who support this event: Scope, K-Swiss, Powerbar, Gatorade, 2XU, SRAM, Williams Group, Zipp, Nirvana Europe, Rotary, Totally Bikes, Triathlon Plus, The Park Inn, The Holiday Inn, Thetrilife.com and tri247. My thanks go to my team in the Race Offi ce who have worked through the year to plan the race, our Team Leaders who manage their areas through the race weekend and the volunteers who provide their support and enthusiasm to help you to the fi nish line. I hope you have an enjoyable and safe race, and look forward to cheering you on at the fi nish line!Best of luck with the race.

Kevin StewartMANAGING DIRECTOR

IRONMAN BRITAIN AND IRELAND

Welcome to Bolton! I’m delighted to welcome you to Bolton for the 2012 Ironman UK triathlon, the fourth time we’ve held this prestigious event. Bolton is one of England’s largest towns, a distinctive, diverse and welcoming place, with great characters and a friendly, down-to-earth approach to life. Add to this a wide range of quality accommodation, restaurants, places to visit, a packed events programme and access to some of the UK’s most stunning countryside. We’ve got a long history of hosting world-class sporting events and teams, including the 2002 Commonwealth Games, professional boxing through our world champion Amir Khan, the Rugby League World Cup and Davis Cup Tennis. 2012 is extra special and Bolton Council have designated 2012 as our offi cial ‘Year of Sport’, due to the fantastic range of activities taking place across the borough, including a visit from the Olympic Flame, the English National Badminton Championships and our fi rst ever IronKids event on Saturday 21st July 2012. Boltonians have a passion for sport and I am sure the whole town will get behind the athletes as they take on this amazing sporting challenge. I hope that you enjoy your stay here and come back to visit soon.Good luck!

The IRONMAN UK timing chip and strap are on loan to you. By picking up this timing chip and strap you are guaranteeing that you will return the chip to race organisers. Failure to do this will result in a charge of £50.00 for its replacement. If you do not start the race or withdraw during the race, you are still responsible for returning the chip to the finish line or the transition manager.

You must wear your timing chip at all times when you are racing.

IRONMAN UK race volunteers will remove it at the finish line. If you lose your timing chip during the event, it is your responsibility to get a replacement from T1 or T2. If you lose your timing chip on the run course, you must notify a timing official immediately after you cross the finishing line so a manual note can be taken of your time. If you cross the finish line without a timing chip you will be not be able to claim an IRONMAN World Championship slot. No chip = no time

RACKING

TRANSITION 1 (T1) Pennington Flash Saturday 21st July 09:00 – 15:00

TRANSITION 2 (T2) Rivington & Blackrod School Saturday 21st July 10:00 – 16:30

In order to save delays when racking at T1 we recommend that you rack at the below times:

09:00 Numbers 101 – 400

10:00 Numbers 401 – 700

11:00 Numbers 701 – 1000

BIKEYour bike must be racked in T1 between 09:00 –15:00. It is your responsibility to ensure that your bike is in a road worthy condition. There are on site IRONMAN UK mechanics for emergency issues but please ensure that your bike is ready to race before you arrive at the venue.

To rack your bike in transition you must be wearing your helmet showing helmet sticker (on the front) and fastened, your bike must have the bike number sticker around the seat post and you will be required to show the transition race volunteer that your brakes work.

IRONMAN UK operates a clean transition system. No equipment can be placed on the fl oor around your bike. Do not mark your area in transition, any markings will be removed. The only exception to this ruling is that your cycle shoes may be clipped onto your pedals. Please ensure your helmet is placed in your blue transition bag.Your bike must be racked over your race number on the A frame racking. It must be racked with the saddle on the horizontal bar. Your bike will be fully accessible to you on race morning.

Always wear your fastened helmet when you are with your bike.

BAGSYour blue bike transition bag must be racked at the same time as your bike in T1. All bag racks are numbered corresponding to your race number. Check that your bags are racked on the correct numbers. Once you have racked your bags it is highly recommended that you walk the fl ow of transition to see where your bag is in relation to the entrance and exits, so you will be fully prepared for Race Day. BLUE BIKE BAGShould contain the kit you need for the bike discipline, including your helmet and race number on a number belt. After you have used your Blue Bike Bag for your swim-to-bike transition, use this bag to pack your swim gear in.

RED RUN BAGMust be racked in T2 on Saturday. It should contain the kit you need for the run discipline. After you have used your Red Run Bag for your bike-to-run transition, use this bag to pack your used bike gear in.

WHITE FINISH BAGIs for you to use for your dry kit. Bring this bag with you on race morning. Use this bag if needed to pack any clothing that you require immediately after the race. You will be required to leave this White Bag at the White Bag Drop Zone in T1 on race morning. This bag will be transported to the fi nish area so should not contain any valuables.

Please make sure that your adhesive race number labels are stuck fi rmly to the red, blue and white bags. This will help the volunteers ensure collection of your bags is done effi ciently.

We launched the new 808 Firecrest at Kona, and Chris McCormack took full advantage. Out on the Queen K, his 808s with Zipp

Tangente tubulars were the fastest, most efficient, best handling wheels on the road. And in the marathon’s final mile, he had enough

left in the tank to win one of the most dramatic duels in triathlon history. | Not only is Firecrest more aerodynamic than any other

rim design, its distinctive wide profile also improves handling in crosswinds, wheel strength, and overall ride quality. It only took one

shot for Macca to prove that it’s simply a better wheel in every way. | But that victory wasn’t the only one for Zipp this year. Mirinda

Carfrae won on ZEDTECH 4s and Karin Thuerig set a bike course record with a 303/404 setup. Zipp once again dominated the Kona

Bike Count with nearly 60% of all aero wheels. Clearly, superior technology makes a difference for every athlete.

Gatorade advice

Before:

Starting exercise dehydrated can contribute to impaired endurance performance. Monitoring your urine colour and volume is a simple indicator of hydration status – if your urine is dark in colour and low in volume you need to drink more.

During:

If we do not replace the fl uid lost as sweat the body becomes dehydrated. Therefore, the goal of drinking during exercise is to prevent excessive dehydration (2-3% body weight loss) and changes in electrolyte balance as a consequence of sweating.

The amount and rate of fl uid to drink depends upon your individual sweat rate, exercise duration, and opportunities to drink. Fluid requirements can be monitored by routine measurements of body weight before and after training

After:

After exercise it is recommended to drink 1.5 L of fl uid for each kg of body weight lost. Fluid should be consumed in small amounts for 2-3 hours after exercise until the fi gure is reached.

Consuming foods and drinks containing sodium will stimulate thirst and promote fl uid retention allowing for a speedier return to fl uid balance.

Fuelling yourself to Ironman UK success

triathlon is one of the most physically challenging sports and this article demonstrates how to maintain adequate hydration pre, during and post event.

PRACTICAL TIPS

1. Plan your race day in advance. What factors will affect hydration and fuelling strategies?

2. Practice your fuelling strategies in training fi rst – train your gut

3. Regularly weigh yourself before and after training so you can devise a individualised hydration strategy

4. Arrive hydrated and fuelled

5. Amount and type of carbohydrate depends on intensity and duration

6. Consume a mix of protein, carbohydrates, electrolytes and fl uids as soon as possible after exercise

At the start of the season, 13 athletes signed up to race all 4 of the Ironman events in the UK and Ireland.

Kicking off with Ironman 70.3 UK in June, they now move to the first full distance race Ironman UK. Less than 2 months later, they will have Ironman 70.3 Ireland and just 2 weeks to recover before competing in Ironman Wales on 16th September!

Already we have lost some of the athletes, so nine of the original group are racing in Bolton, see below the list and their race numbers. Look out for them and cheer them on.

team true Spirit

IronmanUK.comIronman UK Bolton 2012

It’s a powerful passage of writing that goes some way to capturing the unique bond between soldiers that few can ever truly comprehend. In serving their country, men and women risk their lives for the greater good. This much is clear. As such, they understand war in a way that ordinary civilians simply cannot. Of course, as sad as it is, tragedy is inevitable. Soldiers are killed and injured in the line of duty… lest we forget.

Team True Spirit is a group of injured servicemen, backed up by a team of expert physiotherapists, ordinary folk and volunteers that have, fi ttingly, “banded together” to make a difference to their lives and those of others. With specifi c regards to the injured soldiers, the echo of comradeship in Henry V’s speech reverberates in their enclave and defi nes the collective experience that binds them together.

Founded last year, this cohort, true to its name, began an arduous and ongoing programme of rehabilitation, which culminated in their successful participation in the gruelling Ironman UK triathlon. Composed of a 2.4-mile swim, a 112-mile bike ride and a 26.2-mile marathon, the event, which must be completed in an exigent 17 hours, is considered to be one of the toughest and most recognised endurance events in the world.

Their participation is threefold – to show that the human spirit is indestructible; raise awareness of the plight of injured

servicemen and help them make the transition back to normal life; and raise invaluable donations for

charities.

This year will see Team True Spirit enter 50 competitors who have been following a

strict fi tness regime, which usually starts at around fi ve in the morning, continues with a cycle into work and culminates in more training in the evening.

As demanding as it is, the support staff push themselves to the limit, knowing that many of the soldiers they will be completing the challenge with are putting themselves through the same exercises, in spite of the fact that many of them have lost one, two or three limbs in combat in Afghanistan, while others have suffered equally debilitating injuries. Spirit? This team has plenty of it, and then some.

Last year was seminal for another reason – it was the fi rst time that Ironman UK had allowed such a large number of injured people to participate. It does come with a certain stipulation however, which is that each injured participant must have an able-bodied helper with them. On race day you will see small groups of the team together on the course, small units ensuring all is well and safe for the team to continue.

Anything is impossible, even against all the odds, the true defi nition of human spirit. Like how Vince Lombardi, the famous American Football coach, saw it, the will to win and the will to excel are things that endure: “These qualities are so much more important than the events that occur.”

“Team True Spirit challenged my own limiting beliefs and showed me that anything is possible with enough grit and determination. The nation owes them a great debt, not only for their sacrifi ce in the service of our country but for all they continue to do to inspire.”

there’s a great line in William Shakespeare’s Henry V that has become popular courtesy of a Steven Spielberg and tom Hanks tV miniseries: “From this day to the ending of the world, we in it shall be remembered, we band of brothers.”

Ironman and the beginning

IronmanUK.comIronman UK Bolton 2012

While stationed near San Diego in the mid-1970s, John Collins and wife, Judy, participated in multi-sport workouts designed to break up the monotony of constant run training.

During an awards banquet in 1977 for a Hawai’i running race, a lively discussion about the creation of a major endurance event in Hawai’i occurred. To challenge athletes who had already seen success at a local biathlon (swim/run), the fi rst “Hawaiian IRONMAN Triathlon” was born.

As the conversation continued, Collins began playing with the idea of combining the three toughest endurance races on the island into one race. He decided to issue a challenge. He proposed combining the 2.4-mile Waikiki Roughwater Swim with 112 miles of the Around- O’ahu Bike Race (originally a two-day event and 114 miles), followed by a 26.2-mile run on the same course as the Honolulu Marathon. The event was unveiled at the Waikiki Swim Club Awards Banquet in late 1977. “The gun will go off about 7 a.m., the clock will keep running and whoever fi nishes fi rst we’ll call the Ironman,” Collins recalls. On Feb. 18, 1978, 15 competitors, including Collins, came to the shores of Waikiki to take on the Ironman challenge. Prior to racing, each received three sheets of paper listing a few rules and a course description. Hand¬written on the last page was this exhortation: “Swim 2.4 miles! Bike 112 miles! Run 26.2 miles! Brag for the rest of your life!” Who would have predicted this exchange of bravado would be the foundation for what is now the world’s most recognized endurance event and the global benchmark for testing one’s personal limits?

Judy Collins, who originally planned to participate in the inaugural event, was forced to withdraw just days before. John Collins and 11 others fi nished the entire course. Gordon Haller, a taxi cab driver and fi tness enthusiast, crossed the fi nish line fi rst in 11 hours, 46 minutes and 58 seconds to become the “original” Ironman. Collins fi nished the race in a little over 17 hours. Having lost only $25 on that fi rst race, Collins agreed to organize a second event in 1979. Unfortunately, bad weather postponed the race one day, and more than half of the race-fi eld dropped out; this left only 15 to race for the second straight year. Among the remaining 15 athletes was Lyn Lemaire, a cyclist from Boston, Mass. The fi rst female fi nisher maintained second place for much of the race before fi nishing fi fth overall. The winning time of 11:15:46, posted by Californian Tom Warren, improved upon Haller’s fi rst-year mark, and Warren became a minor celebrity when he and the race received exposure in Sports Illustrated.

This larger-than-life depiction of the race in Sports Illustrated generated what Collins remembers as a “shoebox full of hundreds of letters from athletes around the world who wanted to do the race.” ABC Sports called Collins asking his permission to fi lm the 1980 event. Collins agreed as long as ABC brought its own crew and the fi lming bore him no expense.

Ironically, Collins transferred out of Hawai’i just as his baby hit the big time in 1980. He turned the event over to the owners of a local health club. No money changed hands, but Collins did receive assurance that he or his family could race for free any year that they wanted, and that “they would save a few racing spots for the ‘ordinary athlete,’ because these were the type of individuals who created the race.”

In 1981, Valerie Silk took over supervision of the race and made the key decision to move the Ironman from the tranquil shores of Waikiki to the

barren lava fi elds of Kona on the Big Island of Hawai’i.

Along the Kona Coast, black lava rock dominates the panorama. Against this backdrop, athletes would cover 140.6 miles by sea, bike and foot while battling “ho’omumuku” crosswinds of 45 mph, 95 degree

temperatures and a scorching sun. The Ironman Triathlon became the benchmark against which all extreme sporting challenges would be measured.

ABC’s broadcasts on “Wide World of Sports” in 1980 and 1981 continued to generate interest from athletes, but Ironman’s signature moment would come the following year.

With the men’s championship title already claimed, ABC’s cameras zeroed in on the women’s leader. A college student from San Diego, Julie Moss’ lifeguarding background helped her stay among the early women’s leaders. After a strong bike, she found herself with a sizeable lead in the run. Her energy levels started to dip in the last fi ve miles, however, and another San Diego competitor, Kathleen McCartney, began to cut into Moss’ lead. Moss managed to hang on, sometimes appearing like a punch-drunk fi ghter as she moved toward the fi nish line. But with a little more than 20 yards to go, her legs gave out and she fell to the ground. She attempted to get up, but her legs wouldn’t hold her. Rather than give up, she crawled. Race offi cials and spectators gathered around her, visibly concerned for her well being, as well as amazed by her courage. Although McCartney passed her, Moss won the hearts of those on-hand and millions who later saw her determined effort on television. ABC’s Jim McKay, among the most experienced sports broadcasters in history, called it the most inspiring sports moment he had ever witnessed.

Instantly, competing in the Ironman became such a hot ticket that organizers instituted a qualifying system to keep the race fi eld more manageable. By any measure, the Ironman presents the ultimate test of body, mind and spirit for professional and amateur athletes. And as the Ironman Triathlon has emerged into the mainstream, the Ironman experience continually transcends pure sport. It centers on the dedication, courage and perseverance exhibited by athletes who demonstrate the Ironman mantra that

As I am sure most of you will know, we are offi cial coaching partners to the Ironman UK race and we will be here in Bolton, as usual, to support you. A particular welcome to those athletes that have been following our training programs – we are here to give you advice during your fi nal preparations so please do come and say hello. Training for an Ironman is a huge challenge for you all (you and

the family and your boss!). We applaud you for being here and for already having completed this part of your challenge. Take a few moments to think about how far you have come already! What has gone well through your training? Where have you seen big developments in fi tness? Give yourself a well deserved pat on the back.

Those of you that have used a coach will know how valuable a coach can be in fi nding the right training/life balance that will allow you to achieve your goals and bring your family and career along for the ride! And your coach will not allow you to forget that you “really need to get your swim stroke sorted out”! A big part of a coaches role is motivation. You will now know that getting out on a miserable morning for a long bike can be diffi cult. Knowing that someone is going to want to know “how did it go?” (assuming that the kids won’t want to hear) may make all the difference to getting that session completed. By now you may have taken the opportunity of swimming in the lake, and maybe driven the bike course and run course. If you have a coach (and we hope many of you will have), he or she will have made sure that you have been doing the right sort of sessions to fully prepare you. Of course our own athletes have an advantage, in that our coaches know the course well – where to dig in and when to make the most of the descents. All our Ironman UK training programs whether off the shelf or tailored are specifi c to this course.

As coaches, we particularly enjoy working with you Ironman athletes. It is a long journey that can often have twists and turns! But this is where your coach should come into their own. Knowing how to motivate you and keep you focussed during the downs, knowing how best to rearrange training in the event of an unexpected work load or (hopefully not) an injury. How did your training go – according to plan or were there some diffi cult moments for you to go through? How have the fi nal few weeks been? Do you feel rested and ready for action? Having an experienced coach can help here too. You may get itchy feet and want to do “one last session” or maybe you have not done much at all and now feel a little heavy legged? A coach will tell you when to back off and when to go hard so that you reach that start line of 2000 fellow athletes in the best possible condition. But there is still time for some more training – mental training that is. Our own Sports Psychologist Lou Jones says that: “One of the key factors of achieving your goal for this race, is having a race plan. Break your race into small chewable chunks, i.e. swim, T1, bike, T2, run, T3 or even smaller i.e. bike lap1, lap 2, and so on. Set a goal and have a plan to achieve this goal for each section and focus on this at the time. This will keep you in the present and performing to your best.

The race plan may also include your nutritional plan. It is benefi cial to think about this before the race and to go over these plans in your training, physically and mentally. Imagery can be a useful skill when preparing your race plan. It is important that everything you do and think about you can control. Everything you can’t control chuck out, move on and focus on your race plan.”

So now you just have to execute your plan, right? Here is some race dayadvice from our Head Coach and former professional Ironman Rich Jones: “The key is to MAKE HASTE SLOWLY. This requires total patience throughout the 140.6miles! Your aim is to know that you have raced your best. Remember that you will be excited, highly motivated and full of energy. So be patient. It is a long day which will almost certainly have its ups and downs. Race your own race. Don’t get carried away and end up racing other athletes with completely different goals – stick to your own plan.

Here are some pointers for each discipline.

SwimKeep you stroke long and relaxed with a low turnoverTry and draft off feet – it is an energy saverDo not go anaerobic - you will pay for it dearly later on! 2 minutes gained here will cost you 20 minutes on the run

t1Don’t spend too long in T1 – it is not a rest stop

BikeNever go over 85% of your maximum heart rate - use your heart ratemonitor as a “speedometer” • Be in an aero position whenever possible cycling at a steady cadence of 90+ rpm • Refuel every 15 minutes. Set your countdown alarm on your watch to remind you You may need to build in a “comfort stop” – better to unload than to be dehydrated • Aim to consume 500 / 600 calories per hour1- 30 miles - hold back – slowest part of the bike leg31 – 60 miles - steady pace61 - 90 miles – your heart rate will have drifted. From now on go more on how you feel – but still stay highly focused91 - 112 miles - continue to refuel even though you may not feel like it!

t2A swift change only

runThe run is the fi nal, but toughest part of the day – I guess this is obvious! In the fi rst 20 mins take as much liquid energy on board as possible Up to 18 miles - do not pick up pace – leave this for after 18miles. • Continue to take gels and water • After 18 miles continue with sports drinks / gels and water – pick up pace if you can It may help to divide the run into blocks. If you’re really struggling, try to run / jog each mile then walk and refuel at each aid station When you feel good eat and likewise when your attitude changes about the race take in some fuel - it may be a sign of low blood sugar!”A fi nal word from Lou:“It is very common for athletes to get the ‘Ironman Blues’ after completing the race. This is due to the big build up to such a challenge and after the race feeling like there is something missing. My advice is to make sure you organize your next race or challenge before you do the Ironman (note – there is still time to think about this!) and also plan your recovery time after the race. What will you do in the two to four weeks after the race? Top tip – quality family, partner, social time is good here!” Good luck to each of you - enjoy the experience. It is amazing to achieve, amazing for others to watch you become an Ironman and a privilege, as a coach, to be part of your journey!
